The shape of the month
Four weeks, three moving parts, nothing exotic: daily walking that grows slowly, three short strength sessions a week using your bodyweight, and one food habit per week instead of a diet. The goal is a month you could repeat - crash results that vanish in September are not the product here.
Week 1 - establish the floor
Walk 20 minutes every day (one 20-minute walk or two 10s - all of it counts, as the walking plan explains). Two strength sessions using the eight moves: ten easy minutes each. Food habit: water before meals - one glass, starting in the morning.
Week 2 - add a notch
Walk 25-30 minutes daily. Three strength sessions, adding one set to each. Food habit: protein at breakfast - eggs, yoghurt or whatever version fits; it steadies the morning (the protein page has the amounts).
Week 3 - the honest middle
Walk 30-35 minutes daily; keep three strength sessions. Food habit: fruit instead of dessert once a day (why fruit works: fibre, water, and it arrives slowly). Expect motivation to dip here - that is normal and exactly why the sessions are short.
Week 4 - consolidate
Walk 35-40 minutes or add hills. Three strength sessions with the hardest version you can do in honest form. Food habit: keep whichever of the three previous habits stuck best - one kept habit beats three abandoned ones.
What to expect, honestly
Commonly cited safe guidance puts steady loss around a quarter to half a kilo a week - some lose faster, some slower, and some weeks the scale moves not at all while inches change. No result is guaranteed. Sleep (the sleep page) and stress move the same numbers as food does. If the month ends and you keep two habits, the programme worked; if you want a next month, repeat the structure at your current level. Stop any exercise that causes pain, and get medical sign-off when in doubt.
