What to eat after a workout (and when it actually matters)
In one line: Protein to rebuild, carbs to restock, water to replace - and a window measured in hours, not minutes. The simple post-training plate.
The post-workout meal has better marketing than any other meal in fitness. The honest version is refreshingly simple: protein for the rebuilding, carbs for the restocking, fluid for the replacing - and less clock-watching than the supplement aisle wants.
The three jobs
1. Protein - the repair material. Training creates the signal; amino acids are the supply. Around 20 to 40 grams of protein in the meal or snack after training comfortably covers the response for most people - eggs, yoghurt, chicken, beans, or a shake if the day is rushed: powder as convenience, not requirement.
2. Carbohydrates - the restock. Training burns through muscle glycogen, and carbs refill it - rice, potatoes, bread, fruit, oats alongside the protein. The harder the session, the more this matters; after an easy thirty-minute walk it barely does.
3. Fluid and salt - the replacement. Replace what you sweated out over the following hours - the water does more jobs than you think - and reach for electrolytes only when the session was long, hot or very salty.
The timing, honestly
The "thirty-minute anabolic window" is a myth with receipts - the evidence supports a window of roughly three to six hours around training, which any normal lunch or dinner lands inside: the meta-analysis behind that is here. The people who benefit from eating sooner: those who trained fasted, and anyone training again within the same day. Everyone else: eat your next normal meal within a few hours and the job is done - the same calm rules apply on the front end.
The plate, practically
A palm or two of protein, a fist or two of carbs, vegetables for everything the first two forgot, and water. That is the entire secret - no exotic window, no obligatory shaker. The meals you eat every day matter more than the one you eat after Tuesday's session: affordable protein covered here, and the daily total remains the number that matters.
