The 30-day core programme (no crunches required)

In one line: Four weeks of dead bugs, bridges, bird dogs and planks - the deep-midsection work that carries shopping, posture and every other exercise.

First, the honest frame: general information, not medical advice, and results are not guaranteed. This month builds the deep midsection muscles - the ones that hold your posture, protect your back under real loads, and make every other movement stronger. It is not a spot-reduction plan: no exercise chooses where your body loses fat, whatever the adverts say.

Why these four moves

The programme runs on four patterns, all from the eight moves and the plank family: the dead bug (deep stomach control, the safest start there is), the glute bridge (the back side of the core - the part crunching ignores), the bird dog (steady spine while limbs move - the skill your back actually uses), and the plank (bracing under load). Crunches are optional and honestly overrated: they train a small slice of the midsection through a motion most backs see rarely.

The four weeks

Three sessions a week, about ten minutes each, on non-consecutive days. Week 1: two rounds - dead bug 6 per side, bird dog 5 per side, glute bridge 10, plank 20 seconds. Week 2: three rounds; plank to 30 seconds. Week 3: three rounds, slow everything down (the dead bug and bird dog get harder the slower you go - that is the point); plank to 35-40 seconds or a side plank per side. Week 4: three rounds plus one: bridge 15, plank 45+ in honest form, and add a 30-second carry if you have anything heavy and safe to hold (a loaded bag works). Breathe through every rep - held breath is the first form failure.

What to expect and where it fits

What a month of honest core work reliably buys: less back ache from sitting, sturdier posture, and stronger sets of everything else - squats, carries, even the plank challenge and the weight-loss programme both ride on this foundation. What it does not buy: visible abs on a deadline (that conversation is food, sleep and months - see the fruit page and the sleep page). Stop for pain, not effort; get a professional's sign-off if you have a back condition. When the month ends, repeat harder or fold the work into the eight-move sessions as overload marches on.
